001 A.D

A little early for New Year's resolutions, but today starts a new attempt at the A.D for 2010. This post was also prompted from an entry on 70's Big (a very cool site). So inn addition to going back on the A.D in order to loose a bit of excess bf and beef up some more, I'm gonna shoot for some specific goals for 2010.

Stength-wise these include:

- 1050# CFT (PR is 1025#)
- back squat of 400# (PR is 375)
- shoulder press of 205 (PR is 195)
- dead lift of 500# (PR is 470)
- bench press of 315# (PR is 285)
- power clean of 275# (PR is 250)
- power snatch of 205# (PR is 180)

Metcon-wise I'd like to see:

- 22 rds of Cindy (PR is 20+)
- 5 min. Fran time (PR is 6:25)
- 10 min. Karen time (PR is 15:??)
- 25 min. Linda time (PR is 29:17 @ 185#)
- 19 min. 5k row (PR is 20:??
- 41 min. 10k row (PR is 43:
- 25 continuous DU (PR is 2 or 3!)

Aesthetics-wise:

- bw of 205# (currently 196)
- bf of 10% (currently ~16%)

No real method to this madness. Pulled fast and light the first 500m, averaging under 2:00, then alternated between slow hard pulls (2:05-2:10) and fast light pulls (1:55-2:05). Sucked all the way around.

I guess we'll see come Friday.

Gasser's, PC and PJ

Of course it started raining right before I started the WOD. Strategizing against Trey's time, I moved the angle of the Gasser so that it started outside by the rope instead of the end of the yard. Easily saved me a minute or more, which was good as I ended up walking up the hill for part of the 2nd and 3rd rounds and hobbled downhill. Ugh!

This was tough on the chest. The second and third set of bench was all singles. Obviously another weakness.

About an hour or so later I did some plank work. 30 seconds each position, totally 2:15. Let's see if I can start to incorporate this into my daily workload.

Another hour or so later I did some Fran work. Seeing as my Fran time is so bad, I'll try to build up some work capacity with thrusters and pull-ups. Gonna start slow and see how long I can stick with it as well. Hell is paved with good intentions!

My weak sauce metcon is really showing itself here. Decided to just take it "easy" breaking every set in 1/2. Worked until the last set of pull-ups where I was just sucking. Looking at my calendar, it's been well over a year since I've done this WOD (9/15/08 w/ 7:00). Definitely shows my slackitude!

That sucked. I was somewhat favoring my right knee, and only got 7 reps per set. I might have been able to get more on the first one or two, but I was struggling to make 7 at round 3 and beyond. Burpee box jumps were slow, with an extra step in there after burpee to position myself for the jump.

Missed WOD

The day was a bit hectic towards the end and I missed my WOD. On the diet front:

carbs: 68g (10%)

A little light on the calories by about 700. Ratios are ok but could be better, especially the protein. I could choke down another liquid protein tonight before bed, but I'll pass.

KB and sprints

Ok, lets see if I can once again buckle down and get a serious routine going. Looking at 3 different pieces.

1. Some kind of cardio workout in the a.m, then the normal WOD in the p.m.

2. Cryo-therapy after the WOD. I'll start with a short duration cold shower and progress from there. Also hitting the knee cuff again as my knee is acting up.

3. Back on the AD-ish. Looking at keeping the carbs as low as I can, but won't stress if I blow a day every now and then. I'll try to keep my carb-up on Friday and Saturday.

Fight Gone Bad

Got in from NH today at 230pm, took a nap then went into the gym for FGB. I was sucking to say the least. Over 50 pts off my PR during this event last year. And my litany of excuses?

- knee still tight from surgery
- no WODs during last week of work
- jet lag
- blah, blah, blah

The real excuse is that I've been seriously slacking on my metcon work, obviously to my detriment. Now that I'll have 7 weeks home for the new addition to our household, maybe I can buckle down and get some consistency in there for that. We'll see. I've sung this song before only to sneak out of the choir within a week or two.

Not too bad for the first time and definitely gives me room for improvement.

SP has been off for several months now, although that is heavier than I've pressed in a while.

SN felt off, prolly from not enough warm-ups. Despite that, just 5# shy of my current PR, so not too bad.

C&J is a bit of a problem for me right now. I have to open my grip on the top of the clean so I don't tweak my wrist, but then this makes the jerk set-up almost impossible for me to get into. Today I played around with a wider clean grip to help with repositioning my hands. Not too bad and stopped at 215, so not sure how close to my clean PR I could get with this wider grip.

OHS and "Shaq Sport"

Away for another week of work back in Miami. Made my way to the 24 hour fitness "Shaq Sport" which is right down the road from the hotel. $15 drop in fee.

They only had two squat racks for this giant ass gym! Ridiculous. One was an open "tiered style" and the other was a cage. Both were full so I worked in the warm-up OHS on the tiered rack between another guys sets of "half squats".

I started the WOD on the tiered rack. After first set the cage opened up so switched to that (verses changing plates back and forth with another guy who had the rack first and was nice enough to let me work in. First 2 sets were with 135#, then dropped to 95# as I was losing it (no bumpers, no chalk, inside a cage!) Also only 12" box jump.

All said and done, 14:36. Would have been much slower at home keeping it at 135#.

Did some pull-ups and cooled down a bit, then did the strength piece.

CFFB

Also did a little experiment with Geof's blood pulse oximeter, with the intent of seeing if an inhaler makes any difference to my WODs. Before and after readings were @ 98%. Feeling something not quite right, I headed to Wikipedia. And the answer?

Pulse Oximeter

Specifically under Limitations and Advancements: "Oximetry is not a complete measure of respiratory sufficiency. A patient suffering from hypoventilation (poor gas exchange in the lungs) given 100% oxygen can have excellent blood oxygen levels while still suffering from respiratory acidosis due to excessive carbon dioxide."

Which is pretty much what I was thinking. So what I really need is some type of device that will measure how effectively my lungs exchange gas, doing a before and after / with and without experiment. I'm thinking something like a Spirometer. Anyone's team medic have one?

Back in the gym again

After a week of work and no WOD's, I'm home and back in the gym. CFFB off-season was a rest day so I did the in-season WOD.

Strategy was to grind through the PS unbroken and reduce my transition times between rowing and PS. The row actually went pretty slow, averaging between 2:10-2:20 pace. Not too bad for a tight knee.

First WOD after surgery

Keeping it light and slow, decided to do the off-season football WOD, scaling down the 135# thrusters to 45#, the 40# slamball to 20# and changing the burpees to strict push-ups.

Knee surgery

Well I finally got around to getting my left knee cut on. Medial meniscus and all that jazz. It was a relatively quick procedure, out-patient from Clarksville Surgical Center. The doc said I should do as much as I'm able, so hopefully I'll be back in full capacity in the gym within a month or so. In the meantime I'll work on some of my weaknesses that don't require the use of legs or stabilizing. Iron cross here I come! ;-)

The row was actually the easiest of the three exercises. The PC really sucked the air out of me and I basically did 12 singles each round. I could string 3-5 together back to back before a longer gasping attack occurred. The PJ's were broken into sets of 3 each round. Again, not so much heavy as no oxygen to process the work!

New cycle

Away for work, this time over in Florida again. Missed a couple of WOD days but finally got one today. Since the strength cycle is over (and was a success in my book), I've decided to try the CrossFit Football WODs. Seems they maintain a heavy strength bias and add the metcon piece that I've been slacking on for quite a while.

So not only did the overall weight go up, but in comparison to BW went up too. Very happy indeed!

Shoulder Press

Out on the left coast again, this time back in San Diego. Took an extra day of rest the other day because I was too lazy to go do the WOD, then rushed through a back squat WOD Sunday before leaving and tweaked / pulled a groin muscle on 1 x 1 x 355. Needless to say I was not happy about that!

Today I found a globo gym not too far from the hotel called Frog's Fitness. No bumpers but at least two squat racks! Today I switched up rep scheme again since my shoulder is still hurting.

All in all this felt good. My old PR for PS was 155, so a nice 20# PR. I might be able to squeak out a bit more while fresh.

Weight wise I've climbed up to 196 lbs. The downside to that is my BF has also climbed, up to 13.8% or 169lbs of LBM. Compare that to the beginning of the year when I was 191 lbs but had BF of 10.5% or 171lbs of LBM. So what happened? Well I've been completely off the AD since we found out Dymphna was pregnant. While I seem to be relatively carb resistant, it seemed to have caught up to me. With that, I need to clean up my diet a bit, up my protein and CFE's and see what we can do. As the diet portion is always the the hardest for me to stick to, we'll see what happens over the next two weeks.

Marriott

Another week of work, this time in Oahu, Hawaii. Yea, I know, rough life. We're staying at the Marriott Waikiki Resort and Spa. While the hotel gym is a step up from the normal hotel gym, it is still lacking. The closest globo-gym is a 24 hour fitness just down the road, but no squat rack, so no dice. There is a powerhouse gym not too far away, but it closed early today so we were resigned to the hotel. Instead of cleans or snatch, I did a bench substitute.

Left the Laguna Beach area and checked into a hotel in the San Pedro area, which is closer to the ranges we're using. For those familiar with LA (I was/am not), no comparison. Most convenient gym near this hotel was Bally's Total Fitness. Typical globo-gym, BUT because I only needed to work out 1 day, they let me in for free.

Felt pretty good overall. I had a decent "jump" until I hit 185, where I lost it. I kept the "pop" until 215, where I felt my wrist tweak, so I stopped there. I'll do something different next time.

Felt good. Amazing what a difference chalk and a good bar make. I'll keep grinding away at this until I can't. For those curious, here is a snapshot of how I've been working the rep scheme of this strength cycle.

Day 1: Back squats 7 x 3 (same weight)
Day 2: Shoulder press 21's
Day 3: Dead lift 7 x 1 (same weight)
Day 4: Rest day

I'm trying to keep each of these strength days a bit different that the others. For instance, once I crash on BS, I will either (a) switch rep scheme to singles, 21's, 5x5 ladders, or (b) switch exercises (front squat, good mornings, etc). This is all "off the cuff" but so far it seems to be working well for me. We'll see how long it last and if I make and gains.

So I missed my attempt at 175 and didn't even try 180. I'm sure with a longer break I could have made it, but that kinda defeats the purpose of the 21's. I'll stay at this weight again next week and hopefully be a bit more successful. If I fail again I'll see that as a sign that it's time to switch it up.

The last set of 40 x 45 was just to see. Interesting. I'll attempt 45 or 50 reps next time.

Focused on getting a good jump each set. By the time I hit 185 my jump was weak (and I started to feel my wrist) so I called it a day. All in all some good technique work (for me). My elbows felt relatively fast and I was getting that "pop" where the weight bounces on the chest/collar bone.

Back Squats

I did all but the last set in the "low bar" style. Felt heavy, but then not sure if I am just tired or it's my weak hamstrings rearing their head. I did the last set like I normally do just to see. It was equally difficult but (a) not as rough on my shoulders (holding the bar in the low position puts more stress on them), (b) Dymphna said I go a lot lower when I squat my normal way, meaning I am just barely breaking parallel with low bar whereas I hit bottom when doing my hybrid. I also notice my legs are a bit wider in low bar position, which that alone may be why I'm not going "as deep". I might play with that a bit more next WOD.

Gold's Gym

At work again, this time up in Chesapeake, VA. Since I'm on a strength cycle for these next 3 months I'm making an extra effort to find gyms when I'm away to get a WOD in (as close as possible anyway). Seems there is a Gold's Gym less than a mile from the hotel.

Today was supposed to be heavy cleans, but when you walk into a gym that has no lifting platforms, no bumpers, no tape,doesn't allow chalk and has a sign like this posted on the wall…



… you've got to do the best you can. I decided on some middle weight technique work for the HPC.

I'm still having issues with releasing the hook grip on the top. With no tape for my wrist or fingers, I called it day at 175. Since that WOD got cut a bit short I moved to the dumbells for…

Looking around I saw exactly "1" pull-up bar attached between some pully machine. It was as maybe 3/4" thick (tiny!) slick as oil with a small patch of tape in one spot. I did a set of 6 close grip chins, but kept slipping off so called it a day. Not the greatest workout, but better than what I could have gotten in the hotel gym.

Shoulder Press

This morning I skipped the CFE and only did chins 1 x 10. Focusing that with close grip and pulling all the way to my chest. I end up crapping our around 6-7 and the last few are just chin over bar.

This evening did another 21 rep WOD for shoulder press. Last time I crapped out at 160, but I did 24 or so reps, so this time I started at 65 so I would hit 165. Seemed to work.

Working on the clean. Had Michael critique my form, and then tried to work on (a) getting my elbows around fast enough, (b) releasing the hook grip once the elbows come around and (c) jump. I was relatively successful with (a) and (b) and only moderately successful with (c).

Any day you get a PR is a good day! My elbows and releasing the hook grip went to shit on the last three attempts, but such is the way it goes. I'll work that again next time at a more consistently heavy weight. Once I'm happy with that I'll focus on the next glaring error in my technique.

I'd say today finally sold me on getting a pair of lifting shoes (was wearing Michaels), so maybe next week (or the week after) I'll have my own.

45-160. Following the 21 rep scheme, I started at 45 and 24 sets later barely got 160 up. Next time I do SP I'll start at 65 and try to get 165 (21 reps). Will be interesting to see how many times I can do this WOD and make improvements.

Strength cycle

Decided I'm gonna do a strength cycle this quarter (April-May-June). The hard part will be getting the WODs in when I'm working. If need be I'll do some BW work, but I'm going to try and go out of my way to find a real gym at each location that I can use. I'm also going to try and do at least 1-2 CFE WODs in the mornings when I'm home.

This morning I did the CFE with the C2. Was 40:20x5. I tried to keep the pace under 1:50 per each set. Total distance covered in the five intervals was 930 meters.

Squats

This hotel gym is ghetto, so decided to do 300 squats in my room.

time: 9:33. I broke this into 30 sets of 10 reps with a short rest to just shake my leg out and mark the set on paper. Of course I could have gone faster during some sets, etc, etc. Looking on my log, the last time I did this WOD was 01/07/09 in 9:40. So a bit better without actually working at getting better. Next time I'll try a 20 round Cindy approach and see what happens.

DL and rowing

Did the main page WOD today with some minor alterations. First off, I subbed 1,000m rowing for the 800m run. Not fun. Second, I decided to do sumo DL vs. regular DL. This was mostly 'cuz I never do sumo and thought it would be good to tweak those muscles a bit.

Burned through the first and last set of DL with no breaks. Second set was in groups of 5. The rowing blew and I was struggling to keep it under 2:05 pace, and not always successful. Oh well. Maybe a renewed CFE regiment when I get back from this next trip will help me out.

All sets were broken. By round three I couldn't get all the way over the bar with the weighted pull-ups. It was either drop weight or continue on and do the best I could with a shortened ROM. Strict and kips were good (but broken). Guess I need to GTG with some weight on the pull-ups from now on.

Always nice to have a posted WOD that is a favorite. It was date night AND the gym had a steady stream of people, so I got my workout in when I could. Because of that I skipped the CFWU.

Deadlift

Brian and I made our way to one of the gyms on post after work. Typical military gym with way too many machines and not enough free weights, but this one had two big squat racks and no one using them, so decided to make up yesterday's WOD.

Rack Pulls

Decided to do rack pulls since I'll be gone for the next two weeks and prolly won't have access to barbells. The gym was semi-empty when I started my warm-up and then got chaotic. Not focusing caused me to tweak my lower back on one of the sets. After that I just stopped and called it a day. Hopefully it isn't too bad and with the rest day and a couple of "hotel WODs" it'll be good to go once I get back under the barbell.

Continuous Clock Pull-ups

Following the main WOD today.

With a continuously running clock do one pull-up the first minute, two pull-ups the second minute, three pull-ups the third minute... continuing as long as you are able.

That would be a new PR for me. Seems last time I did this WOD was back in Oct '07 and did 13rds + 8. So a bit of improvement without doing an focused work on pull-ups. Nice indeed!

Squats

Took last week as a rest week from both CF and the AD. We enjoyed a nice Valentine's Day cruise on Carnival Fascination, leaving from Jacksonville, FL and going to the Bahamas. No WODs except for a handstand pic in Freeport. Ate lots of carbs but didn't gain any real weight or BF. Seems I'm very carb insensitive. Anyway, back home and back on both the CF and AD. Looking at my schedule, (a) I hadn't done back squats in 2 weeks and (b) seems I tweaked my right hand today helping out in the gym demo'ing the squat clean. Playing it safe (plus I don't like squat cleans!) I did BS.
